Bicycle Commuting - How to Become Physically Fit for the Ride

More so than ever before, Americans are riding bikes. These bike trips aren't for fun or by choice, however - they are the by-product of expensive gas and poor....

What is most astounding is the level of fitness these individuals have - most I spotted were huffing and puffing, having to walk the bike up hills and stop repeatedly for breaks. Simply riding the bike will slowly increase physical fitness, but it is a long and gruesome process for many. Showing up to work covered in sweat and looking like an aneurysm is in the works isn't an option.

If you are using your bike for the first time, whether to run to the bank, library, or work, you're likely looking at ways to quickly increase your level of endurance and fitness on the bike. This article lists a number of ways to do this, including exercises and tricks to help you in the process.

Diet

First things first, work on losing weight. If you're commuting with your bike everyday, you've already got a jump on the exercise. Don't fall into the trap of eating more because you're moving more. Cut out processed food and junk food, and don't eat when you're bored. You'll be surprised how fast the weight comes off.

To lose weight, keep the amount of simple carbs you eat to a minimum. More of your diet should come from protein, then fat (not saturated fat!). Eating simple carbs will increase your insulin, which protects fat from being used. Lower insulin opens your fats cell to 'attacks', making it easier for your body to burn fat for fuel.

The best time of the day to eat carbs is when you are moving the most - for example, your commute. Blending fruit in with water a some milk will be a nice energy drink for your trip. Because you're moving, the carbs will be used to shuttle nutrients into the muscles and to keep your energized, versus raising your blood insulin.

Exercises

It's important to know that the ability to ride a bike for a long distance without feeling like you're about to die is achieved by increasing two things - your VO2Max and your lactate acid threshold.
VO2Max basically means the amount of air you can efficiently use. Run up a long flight of steps. By the time you reach the top, your lungs may be burning and your head hurting. Continue to train and after a six months you may be able to run the flight with only minor breathing difficulties. This is essentially an increase in your VO2Max.

The second, lactate acid, the - in simple terms - being able to handle more work with less burn. Lactate acid causes the burning you feel when exercising. If you run up steps and your legs start to hurt, you're experiencing lactate acid burn. You can increase your threshold for this also.

Here are some exercises that will increase strength, vo2max, and lactate threshold.

Squats - squats will begin strengthening the thigh muscles and will increase endurance. The squats you need to do aren't low rep high weight, however. For biking endurance purposes only, you will need to do light weight, extremely high rep squats.

If you're overweight, simply using your bodyweight is fine. The number of squats you need to do is very high - five hundred in a session will be exhausting, but will have wonderful results. Many do 100 - 200.

To do the squat, simply stand ith your feet shoulder-width apart. Squat down as far as you can, keeping your knees behind your toes and your feet flat on the floor. If you've never done these before, you'll start feeling the burn after a dozen or so. Just keep doing them for as long as you can. When you can't do another, walk around for ten seconds, then do more. You'll be breathing hard, sweating a lot, and your legs will burn. Don't stop until you absolutely have to. If you think you can't do any more, take a small break, then try again.

If you push yourself to the absolute limit - then just a little more - your legs will be very sore the next few days...some people find it difficult to get up from chairs. Take a hot bath and then stretch. Even though it's sore, don't avoid stretching. Your legs will get stiff and hurt for a longer period.

Stair Climbing - do you have a flight of stairs in your home? If so, grab a water bottle and start running up and down them. This will be mostly aerobic, but you will also begin to feel it in your calves and legs after a few sets.

Running - running is good for endurance and cardiovascular strength. It's not going to build up the thighs (though it may help the calves), but it will help you with cardiovascular endurance.

Cycling - of course, you should cycle. Riding your bike outside is ideal, but if you can only do specific training at night, get a stand that will turn your bike into a stationary trainer.

Practice pedaling at all speeds and resistance. Pedal fast for 30 seconds, then slow down for 30 seconds, and repeat. Pedal for five minutes at level two, then for five minutes at level five, etc.

Also, practice pedaling while standing.

Skill practice - this won't do much for your physical endurance, but it is good to learn, and will help keep you safer. Practice balancing on your bike while sitting still - try to stay perfectly balanced for a minute or more.

Also, practice 'curb jumps' and similar moves. Stand on your bike (the pedals) and practice 'jumping' the bike into the air a few inches. This is necessary for crossing streets where there is no dip in the curb. Also, if you can, practice turn and breaking hard in small pebbles or sand.

Tricks and Tips

If you have asthma, take your inhaler with you. If you don't, however, but you have very low cardiovascular strength and you find yourself having to stop to catch your breath, consider purchasing a case of canned oxygen.

These are small cans, about the size of a Red Bull can, that has a bite valve and that is loaded with scented oxygen. They are light, and easy to carry in a pocket or in a bike bag. These are great for taking a whiff of to give your a burst of lung power.

Just note, however, that using these will slow down the amount of time it takes for your to increase your cardiovascular endurance.

Finally, make sure your tires are inflated properly before every trip. A low tire will make the trip harder and will slow your down quicker.
